Reading a nutrition breakdown
What each number in a nutrition breakdown actually means, which ones are worth acting on, and the two splits that get misunderstood most often — fats and sugars.
Most nutrition panels give you twenty numbers and no sense of which ones matter. Here is what each part is telling you, and how much weight to put on it.
Calories
The headline, and the most over-weighted number on the page. Calories tell you about energy and nothing about quality: 500 calories of salmon and 500 calories of biscuits behave completely differently.
The useful version is calorie density — calories per 100 g. Below about 125 kcal/100 g a food is dilute and filling; above 400 kcal/100 g it is concentrated and easy to overeat. Most home-cooked main courses land between 120 and 200.
Protein
The number most people under-eat and the easiest to act on. Roughly 0.8 g per kg of body weight is the minimum to avoid deficiency; 1.2–1.6 g/kg is a more useful target for most adults, and higher again if you are training seriously or over 65.
A serving with 20 g or more is doing real work. Under 10 g in a main course means the meal is mostly something else.
Carbohydrate — and the split that matters
Total carbohydrate on its own tells you very little. The breakdown does:
Dietary fibre is the number to chase. Most people get 15 g a day against a target of 28–30 g. Fibre is the single strongest predictor of a “healthy” carbohydrate source, and it is what separates whole wheat from white, beans from white rice, whole fruit from juice.
Total sugars includes sugar that was already in the fruit, milk and vegetables. It is not, by itself, a problem number.
Added sugars is the one with a daily cap — 50 g on FDA rules, and health bodies generally suggest lower. This is sugar that arrived as sugar: the caster sugar in a cake, the honey in a marinade, the syrup in a sauce. Nutritionally, honey and maple syrup are added sugars too, whatever the packaging implies.
Starch is the “complex carbohydrate” people mean when they say complex. It is not a sugar and does not appear on most labels, but it makes up the bulk of the carbohydrate in potatoes, rice, pasta and bread.
The old “simple versus complex carbs” framing is close but leads you wrong. A banana is mostly simple sugars and is fine. A refined white roll is mostly complex starch and behaves much like sugar. Fibre and added sugars are the two numbers that actually separate the good from the bad.
Fat — and why LDL and HDL are not on the list
This trips almost everyone up. LDL and HDL are not in food. They are lipoproteins that carry cholesterol around your bloodstream, and you find out your levels from a blood test. No food contains “HDL”.
What food contains is:

| Trans | Worst of all: raises LDL and lowers HDL. Industrially produced trans fat is now banned or near-eliminated in most countries. |
| Cholesterol | Dietary cholesterol, e.g. from eggs and prawns. Much weaker effect on blood cholesterol than once believed. |
So when you want to know how a recipe affects your cholesterol reading, the number to look at is saturated fat — and, more precisely, the share of calories coming from it. Under 10% of daily calories is the standard recommendation, which is where the 20 g Daily Value comes from.
The omega-3 to omega-6 ratio gets a lot of attention. Getting enough omega-3 (oily fish, walnuts, flax, chia) is well supported; deliberately minimising omega-6 is much less so.
Sodium and salt
Reported both ways because different countries use different conventions. Salt is sodium × 2.5, so 1 g of salt is 400 mg of sodium.
The daily limit is 2,300 mg sodium (about 6 g salt), and most people exceed it. A main course over 600 mg sodium per serving is on the salty side; over 1,150 mg and one meal has used half the day.
Almost all of it comes from a handful of ingredients — soy sauce, stock, cheese, cured meat, bread, and added salt. The “where each nutrient comes from” panel will show you exactly which, and cutting the top one usually solves it.
Micronutrients
Worth a glance rather than a spreadsheet. The FDA convention is useful here:
- 10% DV or more — “a source of”
- 20% DV or more — “an excellent source of”
Below 10%, the contribution is not really meaningful for a single meal. The short report calls out anything above 20% so you can see what a dish is genuinely good for.
Reading it in thirty seconds
- Calories per serving — is this the size of meal you thought?
- Protein — is it above 20 g?
- Fibre — is it above 5 g?
- Saturated fat and salt — anything flagged red?
- Added sugars — did anything unexpected show up?
